Some of the most nutrient-dense foods in the world carry no superfood label and no long transport route. A look at the nutrition science literature tells a different story: potatoes, garlic, eggs and native berries are among the best-studied nutrient-dense foods there are — and for some of the better-known global trends, European plants exist that hold their own in nutrient profile.
What nutrient density actually means
Nutrient density describes the ratio between a food's content of vitamins, minerals and other micronutrients and its energy content. One influential concept here is the Nutrient Rich Foods Index, which scores foods by how many beneficial nutrients — such as protein, fibre, vitamin C and magnesium — they deliver per 100 kilocalories (1). Nutrient density is therefore a calculable measure, independent of whether a food is marketed as a "superfood" or grows unassumingly in your own garden.
Potatoes: satiety and nutrient breadth in one
Potatoes provide potassium, vitamin C, several B vitamins and smaller amounts of magnesium, iron and manganese — at a comparatively low energy cost. Their satiety value is particularly striking: in the widely cited reference study on the "Satiety Index," boiled potatoes achieved the highest satiety score of 38 foods tested — roughly seven times higher than the lowest-scoring food (croissant) at the same calorie amount (2). The strongest single statistical predictor of this effect was serving characteristics (water content and portion weight per calorie), not any single nutrient. When boiled potatoes are cooled after cooking, resistant starch also forms — a fibre-like compound that is not fully digested in the small intestine.
Garlic: sulphur compounds under research scrutiny
Garlic contains vitamin C, B vitamins, potassium and sulphur compounds such as allicin, which form when the bulb is crushed. These compounds are comparatively well studied in clinical research: a meta-analysis of randomised controlled human trials (RCTs) observed an average systolic blood pressure reduction of 4.6 mmHg versus placebo under garlic supplementation, with a more pronounced effect in people who already had elevated baseline blood pressure (3). Worth noting for context: these are observations from controlled trials using blood pressure as a measured outcome, not a blanket claim about preventing cardiovascular disease — and effect sizes vary considerably by study design, dose and participants' baseline values.
Berries with high polyphenol density: a look at aronia
When it comes to antioxidant polyphenols, people internationally often think first of imported berries like acai or goji. Yet the comparative literature shows that aronia (Aronia melanocarpa), cultivated in Central Europe for decades, regularly scores very high in direct laboratory comparisons with other berries. One analysis comparing aronia with blackberry, raspberry and strawberry found aronia had the highest total polyphenol and anthocyanin content, as well as the highest antioxidant activity, among the four fruits tested (4). A further study of different aronia accessions confirmed high levels of anthocyanins, flavonoids and hydroxycinnamic acids compared with commonly consumed berries such as blueberry, blackberry, blackcurrant and cranberry (5). Worth being precise here: these are chemical-analytical comparisons of constituents, not human studies of health outcomes — what a higher polyphenol content actually does in the body remains a separate, still open research question.
Eggs: nutrient-dense, with a cholesterol debate that's more nuanced than often portrayed
Eggs provide high-quality protein, choline, vitamin D, B vitamins and the carotenoids lutein and zeaxanthin, which concentrate in the yolk. A randomised controlled human study in people over 60 showed that eating one egg daily for five weeks significantly raised serum lutein and zeaxanthin levels without altering serum blood lipid levels (6).
On dietary cholesterol itself, the evidence is less uniform than individual headlines suggest, and that deserves to be stated openly: a meta-analysis of 66 RCTs found that higher egg consumption raised total, LDL and HDL cholesterol while the LDL/HDL ratio remained unchanged (7), while another meta-analysis of 17 RCTs specifically observed an increase in the LDL/HDL ratio (8). A large prospective cohort study with meta-analysis also found a statistical association between higher egg or cholesterol intake and all-cause as well as cancer-related mortality (9) — though cohort studies cannot by themselves establish causation, and other dietary and lifestyle factors may play a role. In sum: short-term effects on blood lipids are measurable but modest and inconsistent between meta-analyses; the long-term health associations remain an area of active research.
Omega-3 fatty acids: salmon, flaxseed and microalgae
Omega-3 fatty acids are among the most frequently cited reasons people reach for oily fish. Two plant-based sources work in different ways here.
Flaxseed provides alpha-linolenic acid (ALA), a plant-based omega-3 fatty acid that the body can convert to a limited degree into the longer-chain forms EPA and DHA. A controlled human study showed that both ground flaxseed and flaxseed oil measurably raised ALA levels in blood plasma, with uptake from the oil tending to be more efficient than from the whole seed (10). The conversion rate of ALA into EPA and DHA nonetheless remains limited and is, among other things, age-dependent (11).
For EPA and DHA directly, microalgae offer themselves as a source — the very organisms from which oily fish such as salmon ultimately obtain their own omega-3 fatty acids. A randomised controlled human trial from 2025 directly compared the bioavailability of DHA and EPA from microalgal oil with fish oil in 74 adult participants over 14 weeks: plasma levels of both fatty acids from algal oil proved statistically non-inferior to those from fish oil (12).
A European side note: sea vegetables and nettle
Not every nutrient-dense sea plant comes from Asia: along the coasts of Ireland, Brittany and Wales, species such as Palmaria palmata (dulse) and Saccharina latissima (kelp) are traditionally harvested and, depending on species, can be very iodine-rich (13). Nettle, too, delivers notable amounts of iron, calcium and provitamin A in analyses (14). Neither is a substitute for the foods discussed above — rather, they show that nutrient density isn't found only in imported superfoods, but also along your own coastline or footpath.
Safety and use
Potatoes should not be eaten green or sprouted, as this raises solanine content, which becomes poorly tolerated in larger amounts.
Garlic in larger, concentrated amounts (such as extracts) may enhance the effect of blood-thinning medication; medical advice is recommended before planned surgery and when taking anticoagulants.
Eggs should be avoided by anyone with a known egg allergy; those with existing lipid metabolism disorders may benefit from individual advice on quantity.
Atlantic seaweed such as kelp can contain widely varying amounts of iodine depending on species and origin; anyone with a thyroid condition or combining iodine from multiple sources should keep total intake in view.
Flaxseed should be taken with sufficient fluid because of its fibre content; whole seeds should be crushed or ground before consumption. Algal oil supplements, unlike fish oil, contain no fish protein and are therefore also suitable for people with a fish allergy; as with other omega-3 sources, anyone taking blood-thinning medication should discuss use with a doctor.
For children, pregnant and breastfeeding women, the general rule applies: new supplements or larger amounts of new foods should be discussed with a qualified professional beforehand.
Omega-3 Algae Oil Forte

Conclusion
Nutrient density can be studied in potatoes, garlic, eggs and native berries at least as thoroughly as in imported trend foods — in some cases more so, because the evidence base for these widely eaten foods is remarkably extensive. The evidence isn't equally strong everywhere: for potatoes and aronia, the claims rest on solid satiety and constituent data; for eggs, the cholesterol evidence genuinely remains inconsistent across meta-analyses; and for garlic, observed effects vary considerably by study. What can be said, though: nutrient density is not the exclusive property of exotic imports — with the right evidence base, it holds up well in some very everyday foods too.
